What Makes a Sandwich More Balanced?
A healthy sandwich isn't about avoiding bread. It's about what you build around it.
The goal is to combine carbohydrates with enough protein, fiber, and healthy fats to create a meal that keeps you full, supports steady energy, and provides your body with the nutrients it needs.
When you're building a sandwich, wrap, or pita, here's what we recommend aiming for:
30-40 grams of protein to support muscle health, increase fullness, and help keep you satisfied until your next meal.
At least 7 grams of fiber from whole grain bread, vegetables, beans, fruit, or other fiber-rich foods to support gut health, promote fullness, and help slow the digestion of carbohydrates.
A source of healthy fat like avocado, olive oil, pesto, hummus, olives, nuts, seeds, or a yogurt-based spread. Healthy fats help slow stomach emptying, support a steadier blood sugar response after meals, aid in the absorption of vitamins A, D, E, and K, and provide the building blocks your body uses to produce hormones.
A carbohydrate you enjoy, whether that's whole grain bread, sourdough, a wrap, pita, or even roasted sweet potatoes. Carbohydrates are your body's preferred source of energy and don't need to be avoided. Instead, pair them with protein, fiber, and healthy fats to create a meal that is both satisfying and nourishing.
When these components come together, you end up with a lunch that tastes great, provides lasting energy, and keeps you feeling full long after you've finished eating.
Four Sandwich-Inspired Recipes We're Loving
Turkey, Avocado & Sun-Dried Tomato Sandwich
This sandwich comes together in about 10 minutes and is packed with protein, healthy fats, and fresh flavor. Pair it with fruit or crunchy vegetables to boost the fiber even more.

Prep Time: 10 minutes
Ingredients
2 tablespoons sun-dried tomato pesto
4 slices sourdough bread, toasted
1 avocado, sliced
6 ounces sliced turkey breast
1 cup arugula
Optional: sliced tomato and red onion
Directions
Spread the sun-dried tomato pesto evenly over the toasted bread.
Layer with avocado, sliced turkey, and arugula.
Add tomato and red onion if desired.
Top with the remaining bread slices and enjoy immediately.
Greek Pita with Grilled Chicken & Tzatziki
This pita tastes like your favorite Mediterranean restaurant lunch but is easy enough for meal prep.

Prep Time: 30 minutes
Ingredients
8 ounces chicken breast, halved lengthwise
1½ teaspoons extra virgin olive oil, divided
Sea salt and black pepper, to taste
2 white pita breads
½ cucumber, diced
½ cup cherry tomatoes, chopped
2 tablespoons red onion, finely chopped
1 tablespoon Kalamata olives, chopped
1½ teaspoons lemon juice
½ teaspoon dried oregano
¼ cup tzatziki
Directions
Preheat a grill or grill pan over medium-high heat.
Rub the chicken with one-third of the olive oil and season with salt and pepper. Grill for 7-8 minutes per side, or until fully cooked. Let rest for 5 minutes before slicing.
Lightly toast the pita breads.
In a bowl, combine the cucumber, tomatoes, onion, olives, remaining olive oil, lemon juice, oregano, salt, and pepper.
Spread tzatziki over each pita. Top with the cucumber salad and sliced chicken. Serve immediately.
Air Fryer Thai Chicken Wrap
Crunchy, creamy, and packed with flavor, this wrap makes a great weekday lunch.
Serves: 2
Prep Time: 30 minutes
Ingredients
1 tablespoon Thai red curry paste
1 teaspoon honey
1 lime, juiced (divided)
Sea salt and black pepper
8 ounces boneless, skinless chicken breast, sliced
3 tablespoons plain Greek yogurt
¼ cup cilantro, chopped (divided)
2 cups coleslaw mix
2 large whole wheat tortillas
Directions
Preheat the air fryer to 400°F.
In a bowl, whisk together the curry paste, honey, half of the lime juice, salt, and pepper. Toss with the chicken.
Air fry for 10-12 minutes, shaking halfway through, until the chicken is cooked.
In another bowl, whisk together the yogurt, remaining lime juice, salt, pepper, and half of the cilantro. Toss with the coleslaw.
Divide the chicken and slaw between the tortillas. Sprinkle with the remaining cilantro.
Roll tightly. For a crispy wrap, toast in a skillet or panini press for 2-3 minutes before serving.
Shrimp BLT
A fun spin on the classic BLT with extra protein and plenty of fresh vegetables.

Prep Time: 15 minutes
Ingredients
4 slices bacon, halved
4¾ ounces cooked small shrimp
2 tablespoons mayonnaise
1 teaspoon Dijon mustard
1 tablespoon chopped chives
4 slices whole grain bread, toasted
1 tomato, sliced
1 cup mixed greens
Directions
Cook the bacon until crispy and set aside.
In a bowl, stir together the shrimp, mayonnaise, Dijon mustard, and chives.
Spread the shrimp mixture evenly onto two slices of toasted bread.
Top with tomato slices, bacon, and mixed greens.
Finish with the remaining bread slices and serve immediately.
